Anyone have any pre an/ or post DL stretches they can recommend?

my dynamic warmup takes maybe 5-10 min
static stretching before bed somewhat same duration
dont really foam roll nowadays, if i have to i'll roll with a lacrosse ball
but i usually dont have to
Drank a liter of milk after heavy plyo + squats. come @ me 1000 cal.
Btw, tight upper back from cleaning / pull-ups / heavy squats. What are good ways to ease out that tension (besides recovery)?
Been doing 15 min stretching and rolling, helps a bit, but still feeling tight throughout the day. Just plain DOMS?
Rugby was pretty beta. Do not know the rules so I'm on 3rd team, which is the shit team. Also it was no contact day so if you got touched you had to go down, was beta. Brb tiny as fuck kid touches my shoulder and I have to go roll in the mud. It will be worth it so I can tell girls I play rugby and fuck bitches though. I don't think anyone lifted.
